  1. Pick a wake time you can keep seven days a week.
  2. Set one alarm across the room and get up when it rings.
  3. Get outdoor light within an hour of waking, even on cloudy days.
  4. Keep caffeine before noon and alcohol well away from bedtime.
  5. Start a wind-down hour: dim lights, put the phone out of reach, and do something calm.
  6. Go to bed when sleepy, not just when the clock says so.
  7. If you are awake in bed for what feels like twenty minutes, get up, do something quiet in dim light, and return when sleepy.
  8. Keep the room cool, dark and quiet.
